Alcohol costs you strength for 24–60 hours — from about 1g per kg of bodyweight

A 2023 narrative review found that alcohol doses of roughly 1g per kg of bodyweight consistently reduced strength for 24 to 60 hours after training, while doses near 0.5g per kg showed no clear effect. The idea that a little alcohol is good for the heart survived for decades on the strength of a J-shaped curve in observational data. A UK Biobank analysis of more than 300,000 people, using nonlinear Mendelian randomisation, erased that curve. Adjusting for lifestyle factors alone — smoking, BMI, activity, vegetable intake, red meat intake and self-reported health — made the cardioprotective effect of light drinking disappear.

What was left is simple. Every level of alcohol intake was associated with increased cardiovascular risk. Light intake showed minor increases; heavier consumption produced exponential increases in hypertension and coronary artery disease risk. Genetic data pointed the same way, with alcohol raising blood pressure, LDL cholesterol and gamma-glutamyl transferase — a marker of alcohol-related liver stress — in a dose-dependent, nonlinear fashion.

At what dose does lifting suffer?

Dose is the whole story. According to a 2023 narrative review, high doses of around 1g per kg of bodyweight consistently reduced strength for 24 to 60 hours after training. Lower doses of around 0.5g per kg showed no clear effect.

To put that in drinks: a US standard drink contains about 14g of pure alcohol. For an 80kg lifter, 1g/kg is 80g — roughly five and a half standard drinks — and 0.5g/kg is 40g, roughly three. The dose the research calls high is one long evening, not a lifetime of habit.

What about power and growth?

Some studies found no meaningful difference between alcohol and placebo groups in explosive performance such as vertical jump. That said, these are short-term studies — they were not designed to measure how drinking affects long-term strength and power adaptation.

The growth signal is clearer. Alcohol significantly reduces mTORC1 phosphorylation, the step that initiates muscle protein synthesis. One post-training drink will not erase a day's worth of adaptation, but frequent or heavy drinking costs you on both recovery and anabolic signalling.

So can you drink?

The honest answer: an occasional drink is not going to destroy your gains or your heart. But frequent or heavy drinking is likely a net negative on both, and the old licence that a small amount is actively good for you is not in the data. If you do drink, put it on a low-intensity day and keep maximal work off the next 48 hours.

The 24-to-60-hour window is directly actionable. If Friday night involves drinking, do not schedule a one-rep max test or a heavy deadlift session for Saturday morning — make it a volume day or a rest day instead.

How this relates to your strength score

If you test your Big 3 regularly, you have probably seen an unexplained dip the morning after a night out. That is less likely to be vague fatigue than the 24-to-60-hour strength reduction the literature keeps finding. Log a number from that window as a one-rep max and your relative strength score sits below your actual ability until the next test. Treat the day after drinking as a recovery day rather than a testing day, and both the data and the body come out cleaner.
