What the Big 3 miss: power, rotation, and awkward objects — and where they go

Squats, rows, deadlifts and presses are the foundation of any good strength programme, but what they build is maximal strength in the sagittal plane. Power, mobility and work capacity come from a different category of movement. Placement decides whether they help: skill and power work belongs early in a session or in a separate one, heavy maximal-strength work after it, and awkward-object conditioning at the end on a 5–10 minute timer.

There is a reason squats, rows, deadlifts and presses anchor every good strength programme. But what they mostly build is maximal strength in the sagittal plane — flexion and extension, front to back. The capacities you need outside the gym, like moving fast, rotating, and picking up something that is not balanced, come from a different category of movement.

Where does moving fast come from?

The cheapest entry point is skipping — the playground kind, not the rope kind. Most of us have not done it since primary school, and it is excellent physical preparation for jumping and sprinting. It builds coordination, rhythm and lower-leg stiffness while getting your heart rate up. A couple of minutes in the warm-up is enough; swap in marching if your knees dislike the impact.

Rotational power comes from the medicine ball side throw. Traditional lifts cluster at the maximal-strength end of the speed–strength continuum, moving the heaviest load possible. A medicine ball toss works the other end: a fraction of the load, developing speed and rotational power instead.

Why do rotation and lateral work go missing?

Because almost everything in a gym happens in flexion and extension. Frontal and transverse plane movement drops out of traditional strength training almost entirely. The pivot lunge is the simplest way to put it back, and it substitutes directly into any unilateral lower-body slot — in place of a split squat, for example.

Why train with awkward objects at all?

Because real objects are not balanced the way a barbell is. Little builds real-world capacity like shouldering a sandbag, carrying it somewhere, and putting it down safely. It does not have to be a sandbag either — a spare bag of mulch, a backpack full of books, or a kid who wants to be part of the workout all qualify. Set a 5 to 10 minute timer at the end of a session and it becomes a good piece of conditioning.

The last one is pure skill. The safety vault, or step vault, is a foundational parkour movement and the safest, most efficient way to get over an obstacle. It will not dramatically increase your strength. What it does is expand your movement vocabulary and your confidence when a fallen tree or a low wall appears in your path.

Where do they go in the programme?

  • Skipping — two minutes in the warm-up.
  • Medicine ball toss — power work, so it goes before maximal-strength exercises.
  • Safety vault — skill-based, so it belongs before your main work or in a separate session entirely.
  • Pivot lunge — substitutes into any unilateral lower-body slot.
  • Sandbag carry — 5 to 10 minutes on a timer at the end.

Put skill and power work after heavy sets and you lose both. Technique does not get learned well under fatigue, and power by definition only shows up fresh. Getting the order right matters more than adding the exercises at all.

How this relates to your strength score

None of these will raise a relative strength score directly, because that score is built from Big 3 one-rep maxes alone. Which makes their placement obvious: they belong wherever they do not eat into the heavy work — the warm-up, a short power set before the main lift, conditioning at the end. Keep that order and the score keeps climbing while you also get capacity you can use outside the gym. Break it and you lose on both counts.
