Lifters avoid cardio for one reason: losing muscle. But what zone 2 work actually changes is not muscle mass — it is what happens between your sets.
What exactly is zone 2?
By heart rate, roughly 70–80% of maximum. An untrained person may already be in zone 2 near 60%, so the percentage alone misleads. Hence the talk test. Speaking normally means zone 1; breathing hard enough that a caller would notice, while still holding the conversation, is zone 2; struggling to keep the conversation going is zone 3; managing only yes-or-no answers is zone 4 or 5.
Why would that affect lifting?
What zone 2 improves is mitochondria — the parts of the cell that produce ATP, the fuel for muscle contraction, and which grow sparser, more damaged and less efficient with age. Mitochondria set two things: lactate clearance and fat oxidation. Lactate lowers muscle pH, and falling pH reduces both the velocity and the force of contraction. Clearing it faster means more force available on the next set.
That is precisely the job of the rest between sets. With too few mitochondria, ATP is restored too slowly to repeat the effort. The second set starts, but it finishes at half the output of the first — and the stimulus received is half of what was available. It is why the back half of an eight-set squat session so often falls apart.
What does it do to the heart?
Heavy lifting thickens the left ventricle inward: fibres are laid down inside the chamber, leaving less room for blood. Excessive endurance work does the opposite, thinning the walls enough to raise vulnerability to problems such as atrial fibrillation. Zone 2 work moves wall thickness and compliance toward the healthy middle. For a lifter, zone 2 is a balance argument, not a replacement argument.
How much do you need?
- Mostly sedentary: any amount of low-intensity movement helps.
- Somewhat or well trained: 30–40 minutes, twice a week is the commonly cited floor.
- Endurance athletes: 80% of total training volume in zone 2 is the usual guideline.

There is only one way to get it wrong — letting the intensity creep up. Past zone 2 a different adaptation takes over and the intended effect disappears. What is settled is the definition of the intensity — the pace at which you can still talk — not the correct total.
